A forty-year-old man has an estimated max heart rate of 180 — Zone 2 for him sits around 108 to 126 beats per minute, Zone 5 around 162 to 180. A cheap chest strap or wrist monitor removes the guesswork; without one, the conversational test is a reliable proxy for Zone 2, and true maximal effort is unmistakable for Zone 5.


Zone 2: the base layer.

Zone 2 is aerobic training at 60 to 70 percent of max heart rate — a pace where conversation is still possible but not comfortable. This is the conversational test.

It’s the least glamorous training zone and the highest-leverage one for this specific goal. Zone 2 work builds mitochondrial density and improves the body’s ability to clear lactate, which translates directly into sustained output without the heart rate spike that forces a pause. It also improves parasympathetic tone — the nervous system’s ability to downshift — which matters directly for the recovery and breath-control sections later in this piece.

Zone 2 doesn’t require a gym. Incline walking, a stationary bike at conversational effort, stairs at a sustainable pace — thirty to forty-five minutes, three to four times a week, is the minimum effective dose. Zone 5: the spike layer.

This zone is not where volume lives. Muscular endurance: the forgotten layer.

Strength gets a man into position. Endurance is what lets him hold it. These are different qualities, trained differently, and most lifting programs are built almost entirely around the first while ignoring the second — which is why a man can put up respectable numbers in the gym and still fatigue quickly during sex.

Sex endurance specifically — the ability to sustain hip drive, maintain position, and stay functional under heat and increasing intensity — is built from a different set of inputs than strength.

The relevant muscle groups are specific: hips, glutes, core, adductors, lower back, shoulders, and grip. A strong chest does very little for this. A strong posterior chain does almost everything.

Core endurance comes from anti-rotation and anti-extension work — planks, dead bugs, Pallof presses — that trains the core to stabilize the spine under repeated load rather than just to look defined. Adductor strength is one of the most overlooked variables in this piece; the muscles on the inside of the thigh are directly loaded during hip drive and are almost never trained directly in a standard program, which is why they’re often the first thing to fatigue or cramp.

Range of motion through the hips, hamstrings, and thoracic spine determines whether the muscle you’ve built is actually accessible under load. A stiff hip capsule limits the positions available before strength becomes irrelevant — you can’t produce force through a range you can’t reach. Five to ten minutes a day of hip and thoracic mobility work — 90/90 hip switches, deep goblet squat holds, thoracic rotations — is enough to keep this from becoming the limiting factor. This isn’t flexibility as an aesthetic pursuit — it’s mobility as access, the difference between a muscle that’s strong and a muscle that’s strong somewhere useful.

Heat and temperature tolerance.

Sex is a heat-generating activity — exertion, friction, close contact, elevated heart rate, all producing core temperature increases that the body has to manage in real time. A man who overheats easily loses output for the same reason an untrained athlete loses output in a hot gym: the body starts redirecting resources toward cooling instead of performance, heart rate climbs further than the actual workload justifies, and perceived effort spikes well before actual fatigue does.

Breath and nervous-system control.

Recovery between rounds.
